
4-7-8 Breathing: A Simple Reset for Stress and Sleep

If your mind is racing or your body feels stuck in ‘go’ mode, your breath can be a fast way to signal safety and settle your nervous system. One of my favorite simple techniques is 4-7-8 breathing—a gentle pattern you can use to downshift stress and support sleep.
What is 4-7-8 breathing?
4-7-8 breathing is a paced breathing exercise where you inhale for 4 counts, hold for 7, and exhale for 8. The longer exhale is the key—it tends to encourage relaxation by activating your body’s calming response.
How to do it (step-by-step)
Try this seated or lying down. If you feel lightheaded at any point, return to normal breathing and shorten the counts next time.
Exhale fully through your mouth.
Inhale quietly through your nose for 4 counts.
Hold your breath for 7 counts (softly—no strain).
Exhale slowly through your mouth for 8 counts.
That’s 1 round. Repeat for 4 rounds total to start.
When to use 4-7-8 breathing
Before bed to help your body transition into rest
During a stressful moment (before a meeting, after a tough conversation)
As a quick reset between tasks when you feel scattered or tense
Make it work for your body
If the full counts feel like too much at first, scale it down. You can try 3-5-6 or 4-6-7 and build up over time. The goal is ease—not pushing.
Think of the exhale as a ‘letting go’ cue for your nervous system.
A gentle note on safety
Breath practices should feel supportive. If you have a respiratory or cardiovascular condition, are pregnant, or have a history of panic symptoms that are triggered by breath holds, consider skipping the hold or checking in with a healthcare professional first.
